What to Eat After an Injury: Nutrition for Recovery

Recovery from injury doesn't stop when you leave the clinic. What you eat and drink between sessions plays a bigger role in how fast you heal than most people realise.

Our physios see it all the time: two people with similar injuries following similar rehab programmes, but very different recovery timelines. Nutrition is often a big part of that difference.

The good news: you don't need a complicated diet overhaul. A few simple habits, done consistently, give your body what it needs to heal.

How injury recovery works: the three healing phases

Good recovery isn't just about what happens in the clinic. Your body is constantly working in the background to repair itself, and what you eat and drink directly affects how well it can do that.

When an injury occurs, your body moves through three broad healing phases:

Each phase has different nutritional demands. The inflammatory phase draws heavily on your energy stores and tissue protein to build new cells. The proliferation phase is when collagen production (collagen synthesis) ramps up, making vitamin C critical. The remodelling phase, which can continue for months, requires sustained protein and mineral intake to complete the job.

What happens if you don't eat enough? Not fuelling properly during recovery can slow wound healing, increase muscle loss, and set your progress back. Eating too little doesn't just slow things down, it can actually make recovery harder.

Should you eat less when you're injured?

This is one of the most common questions we hear, and the instinct is understandable. You're less active, so it feels like you should eat less. But for most injuries, this thinking works against your recovery.

Your body is doing significant repair work during rehabilitation, and that work requires energy. While your overall calorie needs may drop slightly with reduced activity, the reduction should be modest and matched to your actual activity level, not an overcorrection driven by guilt about being less active.

The goal during injury recovery is not weight loss. It's giving your body what it needs to heal, while minimising unnecessary fat gain.

The two nutrients that matter most here are protein and carbohydrates:

  • Protein provides the building blocks for repairing muscles, tendons, ligaments, and other connective tissues. Spreading protein across meals and snacks throughout the day helps your body use it efficiently for repair.
  • Carbohydrates fuel the energy-intensive repair processes. Complex carbohydrates (wholegrains, kumara, legumes, fruit) provide sustained glucose availability and come packaged with vitamins and minerals your healing body needs.

Cutting either of these too aggressively during recovery is a common mistake that leads to increased muscle loss and slower healing.

Anti-inflammatory foods that support healing

Nutrition plays a direct role in regulating your body's healing response. The inflammatory phase is a necessary and healthy part of recovery, but prolonged or excessive inflammation can slow tissue repair. Certain foods help modulate this process.

Omega-3 fatty acids

Omega-3s, found in oily fish like salmon and sardines, walnuts, and flaxseeds, help calm inflammation and can reduce muscle soreness during recovery. They're one of the most well-studied nutrients when it comes to healing.

Anti-inflammatory fruits and vegetables - eat the rainbow

A diet rich in colourful fruits and vegetables provides antioxidants and polyphenols that protect healing tissues from oxidative stress while supporting the body's natural repair processes. "Eating the rainbow" is a simple, practical strategy: the more colour variety on your plate, the broader the range of protective compounds you're getting.

Good sources to prioritise during recovery:

  • Deep red and purple foods: cherries, berries, beetroot (anti-inflammatory polyphenols)
  • Orange and yellow foods: kumara, carrots, pumpkin, capsicum (carotenoids, vitamin A)
  • Dark leafy greens: spinach, silverbeet, broccoli (vitamin K, folate, calcium)
  • Citrus and kiwifruit: vitamin C for collagen synthesis

Key micronutrients for injury recovery

Protein and energy get most of the attention, but vitamins and minerals matter just as much. Being low in any of these can slow your body's ability to repair itself.

Do you need supplements for injury recovery?

For most people, a balanced diet covers what you need. But if you're not eating well, have dietary restrictions, or have a bone injury, supplements might help. If things aren't healing as expected, it's worth a chat with your physio or doctor.

Don't forget hydration

Hydration is the most overlooked piece of recovery nutrition. Water is essential for transporting nutrients to healing tissues, flushing waste products from the repair process, and maintaining the joint lubrication that keeps you moving comfortably during rehab.

A practical guide:

  • Aim for at least 8 cups (2 litres) of fluid per day during recovery, more if you're doing active rehabilitation or it's warm
  • Monitor your urine colour: pale yellow is well-hydrated; dark yellow means you need more fluid
  • Milk is a particularly good recovery drink: it provides protein, calcium, and carbohydrates in one hit
  • Water is your primary source: limit sports drinks and electrolyte mixes unless you're doing high-intensity rehab exercise
  • Flavour water with lemon, lime, cucumber, or mint if plain water isn't appealing

Reduced activity during injury can also slow your digestion, so increasing fibre-rich foods (wholegrains, kiwifruit, prunes, vegetables) alongside adequate hydration helps keep things moving.

Recovery nutrition: what to eat, what to limit

You don't need to track every gram or follow a rigid meal plan. The fundamentals are straightforward:

  • Protein at every meal: eggs, lean meat, fish, legumes, dairy, or tofu at breakfast, lunch, and dinner
  • Complex carbohydrates: wholegrains, kumara, brown rice, oats, legumes for sustained energy
  • Colourful vegetables and fruit: aim for variety across the colour spectrum daily
  • Omega-3 rich foods: oily fish 2-3 times per week, walnuts, and flaxseeds regularly
  • Adequate hydration: water as your primary drink, with milk as a nutritious secondary option

What to limit

  • Processed and fried foods high in omega-6 fatty acids, which can promote inflammation
  • Alcohol, which impairs healing and immune function
  • Excessive sugar and refined carbohydrates, which can hinder immune response

Nutrition needs change as your rehabilitation progresses. If you've sustained a significant injury, are managing a complex recovery, or simply want to make sure you're fuelling your healing as effectively as possible, it's worth a conversation with your physio or a health professional.
